WOD 3: Threshold Twenty — Bike, Row, or Run Intervals
Threshold Twenty is 5 × 3:00 at hard sustainable effort (RPE 7–8) with 1:00 easy between — on bike, rower, or run. It's lactate-threshold work: the pace you could hold in a hard 10K, not a sprint finish.
Threshold is where endurance athletes get paid. Not VO₂ heroics — controlled discomfort you can repeat week after week. This session mirrors classic cruise/threshold intervals: long enough to matter, short enough that form doesn't collapse, and easy to log as watts, pace, or calories.
Lactate threshold / sustainable race power. Adaptations: better clearance, higher sustainable pace, mental composure at race effort.

Hold interval 5 within ~5% of interval 1 pace/watts. If you fade more, you opened too hot.
Why this works
Threshold sits near the point where lactate accumulates faster than you clear it. Training just at that edge (comfortably hard — short sentences, not paragraphs) is one of the highest-ROI adaptations for 5K through marathon and hybrid racing. Five three-minute bouts beat one heroic twenty-minute blow-up for most amateurs.

Warm-up
6:00 easy spin/jog · 4 × 20 sec pickups (build to workout effort) · 2:00 easy settle.
Main set
5 rounds: 3:00 hard sustainable · 1:00 easy. Lock damper/resistance on bikes. Runners: flat loop.
Optional midline
3 × 12 hollow rocks + 20 sec Superman hold — posture under fatigue.
Scaling that protects the stimulus
Scale to hit the time domain and intended feel — not to match RX loads at all costs.
