WOD 1: Engine Opener — 20-Min Mixed Modal AMRAP
Engine Opener is a 20-minute AMRAP: 15/12 cal row, 15 wall balls, and 10 burpees. The stimulus is steady aerobic power with light local fatigue — think Cindy energy, not Fran panic. Scale so you keep moving the full twenty minutes.
Great programming starts with the engine. If you can't breathe under light load for twenty minutes, heavier days and race sims will always feel like survival. This opener borrows the logic of classic long AMRAPs: small couplets/triplets, unbroken-capable volumes, and a score that rewards pacing over hero rounds.
Aerobic capacity + muscular endurance in the legs and midline. Heart rate stays elevated; no single movement should force long rests.
Full 20:00 of continuous work
Beginner 5–7 rounds · Intermediate 8–10 · Advanced 11+ (with sustainable splits)
Why this works
Long AMRAPs (roughly 16–25 minutes) train work capacity and mental pacing better than short sprints. Keeping wall balls and burpees at volumes you can chunk (not fail) preserves the aerobic intent — the same reason Cindy uses small gymnastics sets instead of max-effort pull-up ladders.
The session
Warm-up (8 min)
3:00 easy row → 2 rounds of 10 air squats, 8 push-ups, 8 jumping jacks → 2 practice wall balls at workout weight → 30 sec easy row to settle breathing.
WOD — 20:00 AMRAP
15/12 cal row · 15 wall balls · 10 burpees. Score = rounds + reps. Open at ~80% of what round-one ego wants.
Cool-down
3:00 easy walk · 60 sec couch stretch / side · 10 nasal breaths, long exhale.
Scaling that protects the stimulus
Scale to hit the time domain and intended feel — not to match RX loads at all costs.
15/12 cal row · 15 wall balls (20/14 lb to 10/9 ft) · 10 burpees
12/9 cal row or bike · 12 wall balls (14/10 lb or thrusters with light DBs) · 8 step-back burpees
200m jog or 10/8 cal bike · 12 goblet squats · 8 up-downs (no push-up). Goal = never stop moving.
Coaching notes
- Break wall balls before you fail — planned sets (e.g. 8+7) beat failed sets.
- Row damper/pace: something you could hold for 8+ continuous minutes.
- Re-test in 3 weeks. Same scaling. Progress = more rounds at the same quality.
- Film round 1 and round 8. If mechanics diverge, you opened too hot.

FAQ
What does AMRAP mean in a WOD?+
As Many Rounds (or Reps) As Possible inside a fixed time. Score is rounds + leftover reps. Strategy beats early redline.
How do I know I scaled correctly?+
If you can keep moving almost the entire 20 minutes with short, planned breaks — you nailed it. If you're staring at the clock for 30+ seconds every round, drop load or reps.
How do athletes fund training like this?+
Many publish a sponsor.fit page with packages for gym fees, coaching, or race season — then share it next to training posts so their community can back the work.
