WOD 10: Cindy Engine — 20-Min Gymnastics AMRAP
Cindy Engine is a 20-minute AMRAP of 5 pull-ups, 10 push-ups, and 15 air squats — the classic bodyweight triplet. Stimulus is gymnastics stamina and steady pacing. Scale movements so you rarely stop for more than a few breaths.
Some benchmarks endure because the design is perfect. Small sets, huge cumulative volume, nowhere to hide. This is our take on that Cindy-style engine test: measurable, repeatable, and brutal in the quiet way. Come back in a month and beat your rounds.
Gymnastics muscular endurance + aerobic support. Local fatigue in pull/push with continuous squatting rhythm.
Full 20:00
Beginner 8–12 rounds · Intermediate 13–18 · Advanced 19–25+. Unbroken sets early, smart breaks late.
Why this works
Tiny gymnastics sets prevent early failure and force you to manage pump across twenty minutes — different from a thruster sprint. It's one of the cleanest tests of relative strength endurance in functional fitness, and progress is obvious on the whiteboard.
The session
Warm-up
2:00 easy machine · 10 scap pull-ups · 8 push-ups · 15 air squats · 1 practice round at workout scaling · 1:00 rest.
WOD — 20:00 AMRAP
5 pull-ups · 10 push-ups · 15 air squats. Score = rounds + reps. Breathe in the squats; don't rush into failed pull-ups.
Cool-down
Doorway chest stretch · child's pose · easy walk 3:00.
Scaling that protects the stimulus
Scale to hit the time domain and intended feel — not to match RX loads at all costs.
5 pull-ups · 10 push-ups · 15 air squats
5 jumping or banded pull-ups · 10 knee/elevated push-ups · 15 squats (to a target if needed)
5 ring rows · 10 wall or knee push-ups · 15 sit-to-stand squats. Keep the 5-10-15 rhythm.
Coaching notes
- Squats are your recovery — smooth cadence, full depth, don't sprint them early.
- Break push-ups before failure (e.g. 6+4) starting mid-workout, not after you face-plant.
- Grip: chalk and short sets. Dead-hang resting eats rounds.
- Retest monthly. Same scale. Chase rounds, not a surprise RX attempt every week.

FAQ
Is this the Cindy benchmark?+
Same structure and stimulus as the classic 20-minute 5-10-15 AMRAP. We include explicit Foundations/Scaled tiers so more athletes hit the intended steady grind.
Why do my arms die but lungs feel fine?+
That's the point of this triplet — local muscular endurance. Improve pull/push capacity with strength days, and manage breaks earlier in the AMRAP.
