Sprint Couplet is 21-15-9 thrusters and pull-ups for time — the classic short couplet stimulus. Cap at 10 minutes. Scale load and gymnastics so you finish fast and gasping, not grinding for fifteen minutes.

Short couplets are a different sport from long AMRAPs. Fran made the template famous: barbell cycling + gymnastics under extreme fatigue, meant to be over quickly. If your 'scaled' version takes 14 minutes, you didn't scale — you changed the workout. Protect the sprint.

High-power anaerobic capacity + barbell cycling + pull-up stamina. Near-max effort for a short time domain.

Time domain

Target finish under 10:00 (elite much faster). Cap 10–12:00.

Target score

Foundations <12:00 · Intermediate <8:00 · RX advanced <5:00. Time cap beats junk grind.

Why this works

Task-priority sprints teach pain tolerance and efficient transitions. The 21-15-9 scheme front-loads volume when you're fresh, then demands composure as sets shrink but fatigue peaks — a proven couplet structure across benchmark programming.

Warm-up

3:00 easy machine · 10 empty-bar thrusters · 5 kip swings · 2 rounds of 5 thrusters + 3 pull-up scale reps at workout load · 1:00 rest.

WOD — For Time

21-15-9 thrusters and pull-ups. Cap 10:00. Quick transitions. Break before failure on the bar.

After

2:00 walk · note time and scaling. Do not 'add extras' — the sprint was the work.

Scaling that protects the stimulus

Scale to hit the time domain and intended feel — not to match RX loads at all costs.

RX

Thrusters 95/65 lb · pull-ups (kipping OK). Time cap 10:00.

Scaled

Thrusters 75/55 or 65/45 · jumping pull-ups or banded. Still finish under ~10:00.

Foundations

DB thrusters light · ring rows. 15-12-9 if needed. Stimulus = hard and done, not heroic volume.

Coaching notes

  • First 21 thrusters: controlled sets (e.g. 12+9) unless you're elite. Failure early ruins the couplet.
  • Pull-ups: small quick sets with short chalk shakes beat long dead hangs.
  • If you're still working at 9:00, the load was too heavy for the stimulus.
  • Re-test every 6–8 weeks max — benchmarks aren't weekly entertainment.

Should beginners do 21-15-9?+

Yes with Foundations scaling, or drop to 15-12-9. The lesson is intensity and mechanics, not matching RX loads on day one.
