WOD 5: Heavy Day Triplet — Squat, Push Press, Box Jump

Heavy Day Triplet is 4 rounds of 6 back squats (~70%), 8 push press (~60%), and 10 box jumps (step down), resting 2:00 between rounds. It's strength with a clock — barbell speed and positions beat sprint transitions.

Not every WOD should be a gas-pedal metcon. Mid-series we plant a strength-bias day so your engine work has something to push against. Think 'heavy day' energy from functional fitness programming: challenging loads, controlled density, and rest that lets you lift — not Fran with a squat bar.

Stimulus

Absolute strength + power under mild fatigue. Posterior and pressing patterns stay crisp across four rounds.

Time domain

4 rounds with 2:00 rest (work sets ~45–75 sec each)

Target score

Same loads all four rounds with bar speed that still looks athletic. Drop 10% if round 3 grinds.

Why this works

Strength adaptations need tension and recovery. Pairing a squat and press with low-skill jumps raises heart rate without turning the session into a metabolic blow-up — so you get transferable strength for sport instead of junk fatigue.

Warm-up

5:00 easy machine · 10 goblet squats · 8 press + overhead shrug · 6 step-ups/side · empty-bar squat complex (good mornings, RDLs, squats).

Build

Squat: sets of 3 to working weight. Push press: sets of 3 to working weight. No grinders in the build.

WOD — 4 rounds

6 back squat · 8 push press · 10 box jumps (step down). Rest 2:00. Film your last squat set.

Coaching notes

  • Step down from the box — save Achilles and calves for running days.
  • Brace before every squat. Fatigue shows up as soft midline first.
  • Push press: slight dip-drive, finish with head through. No press-outs from a soft lockout counting as reps.
  • Pair this before an easy run day — not before Threshold Twenty.
