WOD 4: Bodyweight Burner — 16-Min Travel EMOM

EMOMBeginner22–28 minNone

Bodyweight Burner is a 16-minute EMOM: min 1 air squats, min 2 push-ups, min 3 reverse lunges, min 4 plank shoulder taps — four cycles. Work should finish in ~35–40 seconds so you earn rest every minute.

Travel kills consistency more than hard WODs do. This session fits a hotel room or park and still hits legs, push strength, and midline. EMOMs shine here: the clock forces honest rep counts and built-in recovery — the golden rule is finish work in under ~40 seconds or you chose too many reps.

Stimulus

Muscular endurance + work-rest discipline. Quality reps under mild fatigue, not a gasp-fest.

Time domain

16:00 (4 movements × 4 rounds)

Target score

Complete all minutes with ≥15 sec rest remaining. Missed rest = reduce reps next time.

Why this works

EMOM programming (typically 12–20 minutes with 3–4 rotating movements) builds pacing skill and repeatable quality. For travel days, bodyweight patterns remove equipment friction while still creating a measurable score you can post from anywhere.

The session

Warm-up

2:00 march in place · 8 world's greatest stretches / side · 8 inchworms · 10 air squats easy.

WOD — 16:00 EMOM

Min 1: squats · Min 2: push-ups · Min 3: reverse lunges · Min 4: plank taps. Repeat × 4.

Cool-down

Child's pose 60 sec · doorway chest stretch 45 sec/side · easy walk.

Scaling that protects the stimulus

Scale to hit the time domain and intended feel — not to match RX loads at all costs.

RX

15 air squats · 12 push-ups · 10/10 reverse lunges · 40 sec plank shoulder taps

Scaled

12 squats · 8–10 knee or elevated push-ups · 8/8 lunges · 30 sec taps or static plank

Foundations

10 sit-to-stand squats · 8 wall or knee push-ups · 6/6 step-back lunges · 20–30 sec plank. Keep every rep pretty.

Coaching notes

  • If you finish with fewer than 15 seconds left, cut reps next round — rest is part of the design.
  • Squat depth consistent every set. Travelers cheat depth and call it done.
  • Push-ups: chest to floor (or honest scale). Elbows ~45°, not flared to collapse.
  • Post: minutes completed with rest remaining. Honesty compounds.

FAQ

What is an EMOM workout?+

Every Minute On the Minute: start prescribed work at :00, rest with time left, then start the next minute's work. The clock is the coach.

Can I make this harder?+

Add a vest, elevate feet on push-ups, or jump lunges — but only if you still earn rest each minute. Burning the rest destroys the EMOM stimulus.
