800m Interval Workout for 5K and 10K Speed

IntervalsIntermediate45–60 minTrack or measured route · Spikes optional

A standard speed session is 6 × 800m at roughly 5K effort with 400m jog recoveries, plus warm-up and cool-down. It raises aerobic power and race kick while keeping reps long enough to matter and short enough to hold form.

If your 5K finishes feel like survival, you need controlled speed. Eight hundreds sit in a sweet spot: longer than pure sprints, shorter than tempo, classic VO₂-supporting work when paced honestly. Hit the track (or a measured path) and earn the next PR the boring way.

Stimulus

VO₂ max support + speed endurance at 5K-relevant pace.

Time domain

6 reps with full jog recovery (~25–35 min main set)

Target score

Even splits across all 6. Rep 1 should feel controlled, not heroic.

Why this works

Repeats around 2–3 minutes of hard running with active recovery improve oxygen delivery and race-specific mechanics. Jog recoveries keep blood moving and teach you to start the next rep composed — sitting down between reps trains a different (worse) habit.

The session

Warm-up

15 min easy · drills (A-skips, leg swings) · 4 × 80m buildups.

Main set

6 × 800m @ ~5K effort · 400m easy jog between. Advanced: 8 × 800. Stop if form collapses.

Cool-down

10 min easy + hip flexor/hamstring mobility.

Scaling that protects the stimulus

Scale to hit the time domain and intended feel — not to match RX loads at all costs.

RX

6 × 800m @ ~5K effort · 400m jog

Scaled

4–5 × 800m or 6 × 600m @ controlled hard · jog equal distance

Foundations

4 × 400m @ brisk · 200–400m walk/jog. Learn rhythm before volume.

Coaching notes

  • Even splits beat a flyer first rep.
  • Active jog recoveries — don't sit.
  • Shuffle / loud footstrike = end the set early.
  • Spikes optional; consistency of surface matters more.

FAQ

What pace for 800m repeats?+

Near goal 5K pace — maybe a touch faster if you're sharp — not mile-PR pace. Consistency across six reps beats one ego flyer.
