40-Minute Tempo Run Workout for Distance Runners

Tempo / thresholdIntermediate40–50 minRunning shoes · Watch or phone

A 40-minute tempo session is typically 10 minutes easy, 20–25 minutes at threshold (comfortably hard, RPE ~7), then a cool-down. It trains lactate clearance and sustainable race speed — one of the highest-ROI sessions from 10K through marathon.

Coaches argue about 'tempo' vs 'threshold,' but athletes feel the same zone: hard enough that chatter dies, sustainable enough that you finish strong. Continuous threshold work (roughly 20–30 minutes) teaches your body to clear lactate while you stay in control — less glamorous than track 400s, more valuable for most amateur racers.

Stimulus

Lactate threshold endurance. Raise the pace you can hold for ~40–60 minutes of racing.

Time domain

20–25 min continuous quality inside a ~45 min session

Target score

Even or negative split on the tempo segment. Fade = started too hot.

Why this works

Training near the lactate threshold improves how long you can hold race-relevant speeds. Most coaches land tempo around RPE 6–8: traditional tempo a touch easier, true threshold nearer 7–8. One quality tempo weekly beats three 'kinda hard' junk miles.

The session

Warm-up

10 min easy jog · 4 × 20 sec strides · 1 min easy settle.

Tempo

20–25 min at threshold — roughly one-hour race effort / hard 10K feel. Short sentences only.

Cool-down

8–10 min easy jog + light calves/hips mobility.

Scaling that protects the stimulus

Scale to hit the time domain and intended feel — not to match RX loads at all costs.

RX

10 min easy · 22–25 min @ RPE 7 · 8–10 min easy

Scaled

10 min easy · 16–18 min @ RPE 6–7 · cool-down (hot days or newer runners)

Foundations

8 min easy · 5 × 3 min moderate (RPE 5–6) / 1 min easy · cool-down. Build continuous tempo over weeks.

Coaching notes

  • If you need rage music to survive, the pace is probably too hot.
  • Heat/humidity: shorten tempo or run by effort, not pace.
  • Marathon build: one tempo + one long run > three mediocre gray-zone days.
  • Log average pace and RPE. Trends matter more than one heroic split.

FAQ

What pace should my tempo run be?+

About your one-hour race pace, or a focused 10K effort. Unsure? Start conservative — finishing strong beats fading.

How often should runners do tempo workouts?+

Once per week is enough for most. In peak marathon build you might alternate continuous tempo and cruise intervals across the mesocycle.
