WOD 9: Run-Station Couplet — Hyrox Transition Trainer

Run-Station Couplet is 5 rounds of a 400–1000m run at race effort, immediately into 20m sled push or weighted lunges, then a 40m farmer carry, resting 90 seconds. It trains the transition tax — legs pre-loaded before the station, just like race day.

Most athletes who blow up on sleds never practiced run → station with hot legs. This couplet is the homework: aerobic running, then immediate lower-body station work, then grip. Shorter than a full sim; meaner where it counts.

Even run splits ±5 sec/400m equivalent. Stations unbroken or with one planned break max.

Why this works

Hyrox circuit research and coach practice keep returning to the same truth: the run-to-sled (or run-to-lunge) transition is a skill. Training stations fresh doesn't transfer. Pairing shorter runs with push/lunge + carry builds that pattern without a 90-minute recovery debt.

Warm-up

8:00 easy jog · 2 × 20m progressive sled/lunge rehearsal · 20m light farmer · 3 × 15 sec pickups.

WOD — 5 rounds

Run · sled or lunges · farmer carry. Rest 90 sec. Score = total time or last-round run split — log both.

Cool-down

5:00 easy walk · hip flexor stretch 60 sec/side · note which station slowed you.

Scaling that protects the stimulus

Scale to hit the time domain and intended feel — not to match RX loads at all costs.

Coaching notes

  • Don't walk into the station — short transition, then compose under load.
  • Sled: low hips, short steps, eyes up. Standing tall wastes force.
  • If run pace collapses by round 4, shorten the run next week before adding load.
  • This pairs well 48 hours from a long run — not the day before a full sim.
